  • Strength block emphasis: 3–4 strength sessions, 1–2 hard metcons, 1–2 Zone 2 sessions. Engine maintenance, not engine building.
  • Engine block emphasis: 2 strength sessions (exposure, not PR hunting), 2–3 structured conditioning days, 2 Zone 2 sessions. Accept temporary barbell plateaus.
  • In-season / Open prep: Maintain both at moderate doses. Novelty and skill practice matter more than adding a fifth hard day.

Intervals build the top end and the repeatability layer. Choose formats that match the metcon problem you are solving.

EMOM Intervals

EMOM workouts enforce work/rest structure. Use them for sustainable power: calories on the minute, Olympic lift cycling, or mixed triplets that leave 15–25 seconds of rest early and teach you what happens when rest shrinks. EMOMs expose when your “comfortable” output is actually unsustainable by minute eight.

Tabata and Short Glycolytic Hits

Tabata-style 20-on/10-off builds pain tolerance and peak output, but it is a spice, not a base. One or two true Tabata exposures weekly is enough for most athletes. Stacking Tabata on top of daily class redlines produces fatigue without enlarging the aerobic foundation that makes longer metcons hold pace.

Aerobic Intervals

Examples: 5×3 minutes hard / 2 minutes easy on the rower; 8×500m with fixed rest; 4×4 minutes at threshold-ish effort. These sit between Zone 2 and sprint metcons. They improve the ability to settle into a hard but controlled pace — exactly what 12–20 minute AMRAPs demand.

Mixed-Modal Intervals

Alternate monostructural work with a barbell or gymnastics piece: 90 seconds bike, 10 thrusters, rest 90 seconds, repeat. This teaches transitions and breathing under interference, which pure bike intervals cannot. Keep loads moderate so the interval stays an engine session, not a strength test in disguise.

When Engine Limits Your Metcons

Engine is the limiter when:

  • Heart rate spikes early and never settles, even when loads are light
  • Breaks are forced by breathing before local muscle failure
  • Scores drop sharply as time domain extends from 8 to 20 minutes
  • You need long rests between modest strength sets despite adequate sleep

Engine is not the limiter when:

  • You breathe fine but cannot cycle the barbell because strength is insufficient
  • Gymnastics fails from skill or strength, not from systemic fatigue alone
  • Grip or midline fails while heart rate is still manageable

Misdiagnosis wastes months. An athlete with a 135 lb thruster max does not need more assault bike intervals to fix 95 lb thruster metcons — they need strength. An athlete with strong lifts who dies on Cindy needs base and repeatability, not another max-effort clean complex.

A Simple Engine Week Template

  • MonStrength upper + short mixed EMOM (12–16 min)
  • TueZone 2 — 40 min easy (run, row, or bike)
  • WedStrength lower + light skill; no hard metcon
  • ThuAerobic intervals 30–35 min total work
  • FriMixed metcon 12–20 min (AMRAP or For Time)
  • SatZone 2 — 45–60 min or long mixed easy effort
  • SunRest or walk / mobility

Adjust for class schedule: if you take classes five days weekly, replace two class metcons with Zone 2 or technique-only days. More intensity is not more engine.

Monostructural Choices: Run, Row, Bike, Ski

Running builds transfer for run-heavy workouts and outdoor events, but it costs more recovery when squat volume is high. Rowing and skiing load the posterior chain and grip differently. Biking spares impact and works well on sore-leg days. Rotate modalities so local fatigue does not masquerade as systemic engine limits.

Retest engine with fixed pieces every 4–6 weeks under similar conditions:
