No rounds to hide in, no minute-by-minute structure to save you. One pacing mistake in the first third and the final third becomes a survival march.

That intensity is exactly why For Time workouts belong in your programming. They teach sustainable speed under accumulating fatigue, expose break habits before a benchmark retest, and simulate the psychological pressure of competition better than almost any other format. The athletes who excel at For Time are not always the fittest — they are the ones who plan breaks before they need them and resist the urge to sprint the opening movement.

What "For Time" Means in CrossFit

At 3-2-1-GO, the clock starts. You complete all prescribed work as fast as possible while maintaining movement standards. Your score is total elapsed time — lower is better. Many For Time workouts include a time cap: if you do not finish before the cap, your score becomes "CAP + reps remaining" (e.g., "CAP + 47" meaning you had 47 reps left when time expired).

For Time differs from timed formats where the clock is fixed and reps are the score. In an AMRAP, you control rest but not duration. In an EMOM, the clock controls rest. In For Time, you control everything — including the temptation to go out too fast.

For Time vs AMRAP vs EMOM

Each format trains a different pacing skill. Choosing the right one depends on your goal, experience level, and what you are testing.

For Time

When to Choose For Time

Use For Time when the workout has a natural finish line and you want to test max sustainable speed — benchmark WODs like Fran, Grace, or Helen; hero workouts; and chippers where completing the list is the goal. Use AMRAP when you want to accumulate volume without a pacing cliff. Use EMOM when you need the clock to enforce rest discipline.

Expert Note

For Time is not "as fast as possible every rep." It is as fast as sustainable across the entire workout. The opening movement should feel controlled — roughly RPE 7 out of 10 — not a sprint. If you cannot speak in short phrases after the first station, you started too fast. The clock will still find your limit; you do not need to help it in minute one.

Pacing Strategy for For Time Workouts

Effective For Time pacing starts before the workout. Break the WOD into segments, assign a time budget to each, and identify where planned breaks happen — not where you hope you will not need them.

Segment the Workout

Divide the WOD into logical chunks. A 21-15-9 thruster/pull-up workout has six segments (three thruster sets, three pull-up sets). A chipper with 50-40-30-20-10 reps has five segments. A couplet with a 400m run and 21 kettlebell swings has two segments per round.

Assign a target time to each segment based on prior attempts or conservative estimates. Example: if your best Fran is 4:30, your 21 thrusters might budget 45 seconds, 21 pull-ups 60 seconds, 15 thrusters 35 seconds, and so on. Total the segments — if the sum exceeds your goal time, your plan is too aggressive.

The Negative Split Principle

Experienced athletes often finish For Time workouts faster than their segment math predicts because they hold back early and accelerate late. Plan the first third at 90–95% of max sustainable pace, the middle third at 100%, and the final third at whatever remains. This negative split approach beats going out at 110% and grinding for the last half.

Movement Order and Transitions

Transitions count. A 30-second rest between movements feels short; three transitions at 30 seconds each is 90 seconds on the clock. Budget 15–30 seconds for transitions on multi-movement WODs — chalk, breath, foot placement — then move. Long transitions feel like recovery but steal time you need on the final station.

Know Your Limiters

Every athlete has a movement that determines finish time. On Fran, it is usually pull-ups. On a rowing and burpee couplet, it is burpee pace. Identify your limiter before GO and pace the non-limiter movements conservatively enough to arrive at the limiter with gas in the tank — not empty.

Break Strategy: When and How to Rest

Breaks are not failure. Planned breaks preserve output; unplanned breaks are where time bleeds. The difference is deciding in advance where you stop versus stopping because your grip or lungs forced you.

Proactive vs Reactive Breaks

Proactive breaks: You stop at rep 15 of 21 because your plan says 15-6, not because rep 16 failed. You rest 5 seconds, finish the set, and move on with form intact.

Reactive breaks: You attempt unbroken reps, fail at rep 12, rest 25 seconds recovering from the failed attempt, then finish with degraded form. Reactive breaks cost more time and accumulate more fatigue than proactive ones.

Break Duration Guidelines

  • Light cyclical work (row, bike, run): Usually no breaks; pace the machine instead
  • Moderate sets (10–20 reps, manageable load): 3–5 second breaks between subsets if needed — 10-10 instead of unbroken 20
  • Heavy or high-skill sets (thrusters, pull-ups, toes-to-bar): 5–10 second breaks between subsets — 7-7-7 instead of unbroken 21
  • Grip-intensive work under fatigue: 10–15 second breaks before failure — 5-5-5-5 on pull-ups beats 12 then hang for 40 seconds

Break Placement by Workout Type

Descending rep schemes (21-15-9): Break the largest set proactively. Most athletes benefit from 11-10 on 21s, 8-7 on 15s, and unbroken 9s.

Couplets and triplets: Usually no breaks within a round — the round structure provides natural recovery when you switch movements. Break only on the limiter movement.

The Cost of "Unbroken"

Unbroken sets look impressive and sometimes save time — but only when you can actually maintain pace. An unbroken set of 21 thrusters at 95 lb that takes 90 seconds because you rest at the top of each rep is slower than three sets of 7 with 5-second breaks completed in 60 seconds. Unbroken is a strategy, not a badge. Use it when the math supports it.

Time Caps: Rules and Strategy

Time caps exist to keep classes on schedule and to define a maximum duration for hero WODs and long chippers. Understanding cap rules prevents confusion on the whiteboard and shapes pacing on workouts you might not finish.

How Time Caps Work

When a workout lists "For Time — 20 min cap," the clock runs until 20:00. If you finish at 14:32, your score is 14:32. If you are still working at 20:00, the judge stops you and records CAP plus reps remaining. A score of "CAP + 35" means 35 reps were left when time expired.

Some gyms also record partial progress ("CAP + 35 reps into wall balls") for internal tracking. Know your gym's standard before comparing scores across locations.

Pacing With a Time Cap in Mind

If the cap is tight — you have finished the workout once with 2 minutes to spare — treat the cap as your target finish time, not your backup plan. Start at the pace required to finish with 60–90 seconds buffer, not at the pace you would run if trying to beat your PR by 3 minutes.

If the cap is generous — most athletes finish with 5+ minutes remaining — the cap is irrelevant to pacing. Focus on sustainable speed, not cap anxiety.

When You Hit CAP

CAP is not failure — it is data. Log reps remaining, where you were when time expired, and session RPE. Scale the next attempt (reduce reps or load) until you finish under cap with good form, then progress. Chasing Rx on a workout you CAP every time produces repeated incomplete efforts with no pacing feedback loop.

Benchmark Scaling for For Time WODs

Scaling Hierarchy

  1. Reduce reps — maintain movement patterns and relative rep relationships (21-15-9 becomes 15-12-9)
  2. Reduce load — maintain rep scheme, drop weight 15–25%
  3. Substitute movements — ring rows for pull-ups, box step-ups for box jumps; preserve time domain
  4. Shorten distance — 200m runs instead of 400m; maintain run + work structure

Change one variable at a time. A scaled Fran with ring rows at 21-15-9 teaches the same pacing lesson as Rx Fran — a scaled Fran with 95 lb thrusters and 15-12-9 reps teaches a different one.

Tracking Scaled Benchmarks

Log scaled finish times separately from Rx. "Fran (scaled: 65 lb, ring rows) — 5:42" is a valid benchmark you retest monthly. Comparing scaled times over time shows conditioning progress even before you reach Rx.

Four For Time Workout Examples (Scaled)

1. "Quick Burn" — Thruster and Pull-up Couplet

Pacing plan: First set is the trap — 10 reps unbroken feels possible but costs 45+ seconds with degraded form. Plan 5-5 on 10s, 4-4 on 8s, unbroken on 6s and below. Rest 5 sec between subsets, not 20 sec between failed reps. Target finish: sub-4 min (Rx), sub-5 min (scaled).

4. "Helen Lite" — Run and Gymnastics Couplet

Rx: 3 rounds: 400m Run, 21 KB Swings (53/35 lb), 12 Pull-ups — For Time

Pacing plan: Run at 85–90% — hard but not sprint. KB swings unbroken or 11-10. Pull-ups 6-6 or 4-4-4 before grip fails. Round times should be within 15 seconds of each other — if round 3 is 45 seconds slower than round 1, you ran too hard early. Target finish: sub-12 min (Rx), sub-14 min (scaled).

Expert Note

Log per-segment splits on every For Time benchmark — not just finish time. "Fran 4:22 (21T: 0:48, 21PU: 1:05, 15T: 0:32…)" tells you exactly where to adjust breaks on the next attempt. Finish time alone does not show whether thrusters or pull-ups limited you.

Programming For Time Into Your Week

For Time workouts carry high systemic stress — especially benchmarks with heavy barbell work or high-volume gymnastics. Schedule them like a hard conditioning day:

  • Frequency: One to two For Time sessions per week for most athletes; benchmarks retested monthly, not weekly
  • Timing: Avoid the day before long runs, heavy squat sessions, or other grip-intensive work
  • Recovery: Allow 48 hours before another high-intensity metcon targeting the same movement patterns
  • Runners: For Time WODs with heavy leg volume (thrusters, lunges, box jumps) within 48 hours of a long run create junk stress — schedule mid-week with the long run on the weekend

How is For Time different from a chipper?

All chippers are For Time — you complete the work list once and stop the clock. "For Time" describes the scoring method (finish time); "chipper" describes the structure (one pass through many movements, usually high total reps). A 21-15-9 couplet is For Time but not a chipper. A 50-40-30-20-10 wall ball, box jump, pull-up, row, burpee workout is both. Pacing strategy differs: couplets reward round pacing; chippers reward per-movement break planning.

Should I go unbroken or break sets on For Time workouts?

Break proactively unless you have tested unbroken and confirmed it is faster. Calculate time for unbroken (including rest-at-the-top pauses) versus broken sets with 5-second rests. On 21 thrusters, three sets of 7 with brief rests often beats one set of 21 with 20-second pauses between reps 15–21. Unbroken is optimal only when pace stays consistent throughout the set.

What does CAP + reps mean on the whiteboard?

CAP means you did not finish before the time cap expired. "+ reps" is how many reps remained when time ran out. "CAP + 35" on a workout with 200 total reps means you completed 165 reps in the allotted time. Lower remaining reps on a retest shows progress even if you still hit CAP. Goal is finishing under cap with good form, then chasing faster times.

How often should I retest benchmark For Time WODs?

Retest named benchmarks every 4–8 weeks under similar conditions — same time of day, similar sleep and nutrition, same scaling if not yet at Rx. Weekly Fran tests produce fatigue without adaptation time. Log finish time, segment splits, and session RPE. Progress when finish time drops at the same RPE — not when you simply push harder and feel destroyed for three days after.
