Metcon Working Paces

Inside a workout, you almost never hold PR pace. Use a percentage of your fresh 500m:

Calorie conversions vary by bodyweight. Rough guide on a Concept2: a 80 kg athlete at ~2:00/500m often sees ~12–14 cal/min; a lighter athlete needs a faster split for the same calorie rate. Drag factor matters more than the damper lever number. Two ergs with damper "5" can feel different if fans are dusty or vents blocked. On a calibrated gym erg, damper 4 often lands drag factor ~110–120; damper 5 around ~120–130. If your box posts drag factor targets, match those. Example: holding 2:00/500m at 24 spm versus 32 spm. At 24 spm you need more force per stroke; at 32 spm each stroke is lighter but aerobic demand and upper-body fatigue rise. Jackie is 1000m row, 50 thrusters (45/35 lb), 30 pull-ups. Even if your WOD is a shorter couplet (e.g., 3 rounds of 400m row + 15 thrusters), the pacing lesson transfers.

Worked example — 3 rounds: 400m Row + 15 Thrusters (95/65 lb)

  • Athlete fresh 500m: 1:48 → cruise 400m target ≈ 1:32–1:36 (not 1:20)

Example: AMRAP 12 — 250m Row + 10 Thrusters (75/55 lb).

  • Target rounds: 6 → 120 seconds per round
  • Row at 2:05/500m → 250m ≈ 62–65 seconds
  • Thrusters + transitions: 50–55 seconds
  • Total ~115–120 seconds — on pace

Sprint

A 60 kg athlete and a 95 kg athlete at the same 2:00/500m produce different calorie rates — heavier athletes often earn calories faster at the same split. AMRAP

Row every round means the first row sets your ceiling. Cap round-1 row effort at RPE 6–7. If your monitor shows a split you could not hold for a 2K, you are too fast for a 12–20 minute AMRAP.

Technique Under Fatigue (CrossFit Priorities)

You do not need a masters rowing catch. You need repeatable mechanics that survive minute 14:

  1. Legs first: Drive with quads/glutes before the arm pull. Early arm bend shortens power and inflates stroke count.
